Strength Training After 70: What to Train to Keep Your Independence

The short answer

Train multijoint lifts at real load, move some of that work fast on the way up, two or three days a week, because the tasks you want to keep are strength and speed tasks and both are trainable well past seventy.

  • A Cochrane review of 121 trials found a large effect on strength and what its reviewers called a modest improvement in gait speed.
  • In one trial of nursing home residents, stair climbing power rose 28.4 percent in those who trained and 3.6 percent in those who did not.

Strength is trainable after seventy, and so is the speed you produce it with. Both have been measured in people a good deal older than you. So the question is not whether the work is worth starting. It is what the work is.

What you want is narrower than fitness. You want to get off the floor without making a production of it, take the second flight without a decision about the rail, and come back from a trip with your own bag in your hand. Those are strength tasks and speed tasks, and the research has measured more about some of them than about others.

Can you actually get stronger after seventy?

In a randomized, placebo-controlled trial, 100 nursing home residents with a mean age of 87 did ten weeks of progressive resistance exercise. Muscle strength rose 113 percent in the people who trained and 3 percent in those who did not. Gait velocity rose 11.8 percent in the exercisers and dropped 1 percent in the others. Stair climbing power went up 28.4 percent against 3.6 percent.

Read those for direction and not for size. Those participants lived in a nursing home and the oldest of them were in their nineties. Ten weeks was that study's protocol rather than a promise made to anybody. What carries over is the response itself: it is still there at that age, and it was large enough to show up in a walking speed and in a flight of stairs.

What does getting stronger change in ordinary life?

The broadest answer comes from a Cochrane systematic review that pooled 121 randomized controlled trials and 6,700 participants. Across 73 of those trials, progressive resistance training had a large positive effect on muscle strength. Across 24 of them it improved gait speed by 0.08 meters per second, which the reviewers described as modest.

The review also names what people got better at doing: simple activities such as walking, climbing steps or standing up from a chair, and more complex daily activities such as bathing or preparing a meal. Its conclusion is that progressive resistance training is an effective intervention for improving physical functioning in older people, including improving strength and the performance of some simple and complex activities. The same reviewers attach a caution that travels with that conclusion: care is needed in transferring these exercises to clinical populations, because adverse events are not adequately reported.

The NSCA's position statement on resistance training for older adults puts the whole argument in one sentence. A properly designed resistance training program can improve mobility, physical functioning, performance in activities of daily living, and preserve the independence of older adults.

Why is getting off the floor harder than getting out of a chair?

Because they are different tasks, and somebody measured how. A 2025 study put 34 community-dwelling older adults through a five-time sit-to-stand, a floor-to-stand transfer done however they chose, and one using an instructed strategy. The researchers analyzed the lower limbs in each. Thirty four people is a small sample. Comparing the instructed floor-to-stand against the sit-to-stand, the floor asked more of the ankle and the hip, and the chair asked more of the knee.

That is a mechanical answer to something people usually treat as a question of willpower. The chair pattern is knee-dominant, and a week built mostly on knee-dominant work, box squats and leg presses, asks comparatively little of the two joints the floor wants most. So I load them on purpose: hinges, split stances, and work that asks the ankle for range while it is carrying something.

That study also set what people said about themselves against what they did. In that sample, how people rated their own function was not associated with how quickly they actually got off the floor, and it did not differ between the strategies people chose. The floor is a task you find out about by doing it.

Is lifting heavy enough, or do you have to move fast?

Both, and speed is the half I would not leave out. A 2022 systematic review and meta-analysis pooled 15 trials and 583 participants. It compared power training, where the load is moved fast on the way up, against conventional strength training. Power training produced a larger effect on muscle power, a standardized mean difference of 0.99. It came out ahead on generic activity based tests and on tests that emphasize speed.

The reviewers graded the certainty of those estimates as high for lower extremity power and for both sets of activity tests. Their conclusion is that power training offers more potential for improving muscle power and performance on activity tests in older adults compared to strength training.

Underneath the pooled figures the individual tests are untidy. Among the speed emphasized tests, only the stair climb reached statistical significance in favor of power training. Chair rise, walking speed, the Short Physical Performance Battery and timed up and go all pointed the same way without reaching significance. And on getting up off the floor, power training was no better than ordinary strength training in this analysis. That last one is a failure to find a difference in a small subgroup. It is not a demonstration that moving fast does nothing for floor rises.

The review also states that none of the included studies used level of physical activity in daily life as an outcome. In the reviewers' words, neither an increase in muscle strength nor a better performance on activity tests guarantees an effect on physical activity in daily life. The test score is measured. Whether it turns up on a Tuesday in your own week is not, and closing that distance is what you hire me for.

How much of this do you have to do?

Two different questions hide inside that one, and they get quoted at people as though they were the same instruction.

The first is the minimum, which is what public health bodies ask of every adult over sixty five. The World Health Organization asks for muscle strengthening activities at moderate or greater intensity involving all major muscle groups on two or more days a week, as these provide additional health benefits. It also asks that, as part of their weekly physical activity, older adults do varied multicomponent physical activity that emphasizes functional balance and strength training at moderate or greater intensity, on three or more days a week, to enhance functional capacity.

The second is a program target, a different kind of statement. The NSCA sets out what a well designed resistance training program for older adults works toward, and it is specific: sets, exercises, a load range, a frequency, and power work at a lighter load. That is one organization's target, and nobody is required to arrive there in week one. A guideline minimum is not a program. The same position statement names what decides whether any of it works: resistance training programs for older adults should follow the principles of individualization, periodization and progression.

What if you have never trained like this?

Start under what you can do and build. The National Institute on Aging says to increase your amount of physical activity gradually over a period of weeks to months, and to start with lower-intensity activities appropriate to your current fitness level. WHO says much the same in its own terms: older adults should be as physically active as their functional ability allows, and should adjust their level of effort relative to their level of fitness.

On whether you need permission first, the National Institute on Aging puts it this way: older adults who do not have an existing injury or chronic condition, and who plan to increase their activity gradually, generally do not need to talk with a doctor before becoming physically active. If you have a chronic condition, talk with your doctor about how it affects what you can do.

What this looks like when I coach it

I coach standards, not workouts. For somebody over seventy that means the same architecture I would build for anybody. I set the load and the pace to the person in front of me.

I program multijoint lifts and I keep progressing the load. I put power work in at moderate loads and I ask for speed on the way up. I load hips and ankles deliberately. I individualize, periodize and progress the program. That is what the NSCA asks of resistance training for this population, and it is why a template cannot do this part of the job.

Train the tasks you want to keep

Nothing here is exotic: multijoint lifts at a load that asks something of you, some of that work moved fast, balance in the same week, two or three days. I progress it on purpose and I write it for one person. Strength responds at this age, and walking speed and stair climbing power move with it. How far that reaches into your own week depends in part on who writes the program and how. That last part is the part I do.

Questions I get asked about this

Am I too old to start lifting weights?

There is no age in this literature past which training stops working. In a randomized trial of 100 nursing home residents, participants ranged from 72 to 98 years old, and the ones who trained gained strength while the ones who did not stayed roughly where they started. The NSCA's position statement notes that resistance training produces improvements in muscular strength even in people over eighty five. What a later start changes is the on-ramp, not the response.

Will getting stronger help me get up off the floor more easily?

The evidence is better for the chair than for the floor. Standing up from a chair has pooled trial data behind it: a Cochrane review found a moderate to large effect from progressive resistance training, though across a much smaller set of trials than its strength analysis rested on. The floor has one 34-person biomechanics study, which found that a floor-to-stand transfer asks more of the ankle and hip than a sit-to-stand does. Its authors' recommendation is that prescribing exercises with greater hip and ankle demand than the sit-to-stand may help maximize floor-to-stand ability. That is a suggestion drawn from a biomechanical comparison, not a tested training program.

Is heavy lifting safe after seventy?

The NSCA's position statement says a properly designed resistance training program with appropriate instructions for exercise technique and proper spotting is safe for healthy older adults. Design, instruction and spotting are all named in that sentence, and none of the three happens by itself. That is the part I am there for.

Is walking enough on its own?

Walking covers the aerobic side, and that side is real: the World Health Organization asks older adults for at least 150 to 300 minutes of moderate intensity aerobic activity a week, or at least 75 to 150 minutes of vigorous intensity activity, or an equivalent combination. The strengthening and balance components are listed separately from it. The US Physical Activity Guidelines ask older adults to do multicomponent physical activity that includes balance training as well as aerobic and muscle strengthening activities, and they add that you should determine your level of effort relative to your own level of fitness. The measured gains in walking speed and stair climbing power came out of progressive resistance training programs, which is a different stimulus from a walk.
