Where a Hyrox or a Spartan Race Comes Apart

The short answer

The running decides your finishing position and the longest of the eight runs in the published simulation came in the middle, so train the run that leaves a station, and in the last three weeks cut volume while you hold intensity and frequency where they are.

  • Running has accounted for approximately 50 percent of total race time across seven PRO and ELITE seasons.
  • In an eleven person simulated race, the longest segment was run 5, with run 8 and run 6 behind it.
  • Current evidence suggests a taper no longer than 21 days, with volume cut by 41 to 60 percent.

You are going to spend more of a Hyrox running than doing anything else, and the run that undoes you is not the last one.

In a published simulated race, eleven recreational athletes finished in 86.5 minutes. The runs took 51.2 of those minutes, the stations took 32.8, and the difference between the two was statistically significant. Most people arrive at a start line with a plan for the sled and a number in their head for wall balls, and treat the running as connective tissue between the parts that count.

As of Season 26/27, a Hyrox singles race is a 1 km run followed by one station, repeated eight times, and the run segments total 8,000 meters. The running distance is the same in every division. The weights and the wall ball target are what change. Read the current rulebook on the Hyrox site for the division you entered.

Where does a hybrid race come apart?

In that same simulation, the three longest runs were run 5, then run 8, then run 6. Run 5 was the longest of the eight at a median of 7.4 minutes. The slowest kilometer of the day arrived with the back half of the race still in front of them. None of it was run at a comfortable effort: they spent 79.5 percent of the race at very hard intensity relative to maximum heart rate.

Eleven people is a small room, and the conditions were not race conditions: a treadmill, no competitors, no crowd, and a sled that was not the competition sled. Those minutes belong to them. The direction of the finding is the part that travels to you, and it points at the middle of the race.

The longitudinal data reaches the same place from the other end of the field. Across the first seven competitive seasons of PRO and ELITE racing, running consistently accounted for approximately 50 percent of total race time. It also reshuffled the finishing order less than any other discipline, and running times were the component most closely aligned with overall finishing position. That is not your division unless you race Pro, but seven seasons is a lot of evidence pointing one direction.

One more finding from that dataset, for anyone racing in the middle of the field: a slower racer loses more total time per unit of a slow discipline than a faster racer does. The further back you are, the more a weak component costs you.

What is the Roxzone costing you?

The Roxzone is part of the course. The singles rulebook says every Hyrox course combines the run course, the Roxzone and the workout station distances, so the ground you cover getting from a station to your next run is race distance and it is on your clock. In the public results data it is carried as its own line, separate from your running time.

In season 7, PRO and ELITE men averaged 4:10 in the Roxzone and women averaged 4:34, against total race times of 56:56 and 63:11. Those are the fastest fields in the sport, and they still spend four minutes there. Look at the four minutes and draw your own conclusion.

The zone has rules, and they cost real time. Under the singles rulebook, running into the Roxzone through the OUT arch, or out of it through the IN arch, is a two minute penalty each time. On stations 1 to 7 you get one warning per station for not meeting movement standards, and on the second infringement the repetition is deemed invalid and the associated time penalty applies.

The Roxzone is also why a split from another city is not a target you can borrow. The rulebook describes the eight run segments as approximately 1,000 meters each, and the researchers note that the exact distance of each running section may differ from event to event, because the Roxzone differs between events. Two racers can run the same eight kilometers on paper and cover different ground. So I will not hand you a pace target. Pace the race you are standing in.

Does strength matter, or is it all running?

Both, and the evidence here is easy to quote out of shape.

In the eleven person simulation, faster completion went with higher VO2max, with greater endurance training volume, and with lower body fat percentage. Hand grip strength and resistance training volume did not show a relationship with finish time in that sample of eleven. The authors supply the counterweight themselves: although strength appeared to be less important, athletes still need to be able to move external weights according to the competition standards.

Read those two findings together, because separately each one lies to you. Aerobic fitness will not finish 100 wall balls to standard, and it will not move a sled that weighs 152 kg in the men's division. Strength will not carry you through eight kilometers of running that took longer, in that simulation, than every station put together.

What does a failed obstacle cost you at a Spartan now?

It depends on which category you entered and which kind of event you are at.

These two events are not one sport. A Hyrox is standardized enough to measure, which is why there is research to quote about it. A Spartan changes with the ground, and what is worth knowing about it right now sits in the rulebook rather than in a study.

Spartan's 2026 Rules of Competition define two categories: Competitive, which includes Elite and Age Group, and Open, which is open to everyone. The penalty for a failed pass/fail obstacle follows from that.

Failing a Mandatory Obstacle sits outside that table. The penalty there is disqualification from the event.

Spartan's own race types guide still describes a flat 30 burpee penalty. The Rules of Competition, whose most recent changelog entry is dated 23 February 2026, describes the penalty loop for Competitive racers. When the marketing page and the rulebook disagree, go with the rulebook, and go with the one for the season you are racing.

What can you still change once the date is set?

How fresh you are when you get there. Current evidence suggests a taper of 21 days or less, in which training volume is progressively reduced by 41 to 60 percent without changing training intensity or frequency, is an effective tapering strategy.

In that meta-analysis, tapering significantly improved time trial performance and time to exhaustion. It did not show a measurable gain in VO2max or in economy of movement. The taper is getting a better performance out of the fitness you already brought to it.

Two subgroup findings bear on your week:

  • Tapers of seven days or less, of eight to fourteen days, and of fifteen to twenty one days all improved time trial performance. The eight to fourteen day group showed the largest effect, and the authors describe that span as appearing to be the optimal taper duration for cycling and running. If you have nine days, you have a taper.
  • Maintaining intensity through the taper was associated with improvement. Reducing it did not show the same benefit, and frequency followed the same pattern. Take the volume out and leave the hard sessions and the number of sessions where they are.

None of that evidence comes from hybrid racing. Applying it to your race is a judgment I am making.

One more thing about the last block, because it is where people cram. The concurrent training review recommends keeping your lifting and your running in separate bouts or on separate days. The Hyrox researchers add that excessive running mileage has been shown to increase injury risk and should be treated with caution. That is a training decision and I make it with you. What this looks like when I coach it

I coach standards, not workouts. On a race build that means I train the parts of the day nobody writes on a whiteboard.

You rehearse the stations because they are the part you can see coming. The running sets your finishing position, your transitions run on the clock under their own rules, and the last three weeks are for arriving fresh on top of the work you already did.

Questions I get asked about this

What is the current Hyrox race format?

Eight stations under the Season 26/27 singles rulebook, each one preceded by a kilometer of running, in a fixed order that starts on the SkiErg and finishes with 100 wall ball repetitions. In between come the sled push, the sled pull, the burpee broad jumps, the rowing, the farmers carry and the sandbag lunges. The run portion comes to 8,000 meters, in eight segments the rulebook calls approximately 1,000 meters each, and that distance holds across every division. What moves between divisions is the loading: the sled weights, the carry and lunge weights, the ball weight and the target height. Standards are set by season, so pull the current singles rulebook for the division you entered before you plan around any of it.

Why do I slow down in the middle of a Hyrox instead of at the end?

In a published simulated race, run 5 took a median of 7.4 minutes, more than any other segment, with run 8 and run 6 next. That came from eleven recreational athletes running on a treadmill with no competitors and no crowd, and a group whose median VO2max was 51. What carries over is where in the race the trouble showed up, which was a long way before the finish, and that is an argument for rehearsing the middle of the race under fatigue.

Do I still do 30 burpees if I fail a Spartan obstacle?

Only if you are racing Open at an obstacle course race. Under Spartan's 2026 Rules of Competition, Competitive racers, meaning Elite and Age Group, complete a penalty loop for a failed pass/fail obstacle, and the rules say the distance of that loop may vary. At a Stadion event the penalty is 15 burpees for every racer. Failing a Mandatory Obstacle is a separate matter and carries disqualification from the event. Read the Rules of Competition for the season you are racing.

How long before a race should I start tapering?

The meta-analysis on tapering, which pooled running and cycling athletes, supports a window of 21 days or less, with volume coming down by 41 to 60 percent while intensity and frequency stay where they are. All three of the shorter subgroups improved time trial performance: seven days or less, eight to fourteen days, and fifteen to twenty one days. The authors point to eight to fourteen days as the span that appears optimal in cycling and running, which makes it the strongest subgroup in their data. Ten days out is not too late.

Should I lift and run on the same day?

The concurrent training review recommends separate sessions or separate days where you can manage it, and where you cannot, it suggests spacing the two by 3 to 6 hours if resistance adaptation is the goal, or 24 hours if endurance adaptation is, and a longer gap still, probably beyond 48 hours, where the running comes first. The measurement underneath that recommendation, from 2001: after one 50 minute whole body session at 8RM, nine well trained distance runners used significantly more oxygen at a submaximal pace one hour and eight hours later, and were back to no significant difference at 24 hours. The authors called the effect transient. That is one session in nine trained runners, so give the two some space in your day where your week allows it, and pay attention to what your own running feels like after a lift.
